What pace should you run HYROX intervals at?

Your target average race split, and exactly at it. Not faster. The reps run at the average because even pacing is the race skill, and this session is where that skill gets trained.

The field's measured failure mode is the fade: the average athlete loses about 1:30 per kilometer from the first run to the last. The splits behind that figure live at what are typical HYROX run splits? A rep session at the average split trains the one thing that number says the field can't do.

Coaching convention sits in the same place: published km-rep sessions run at race pace, with faster-than-race-pace running reserved for shorter reps as VO2 max work. How do you work out your HYROX run pace from a goal time?

Take your goal finish time, subtract your station and transition time from your last race, and divide what's left over 8 km. The result is your target average run split, and that split is the rep pace.

The 8 km is the only input that isn't yours. It's the race's designated run portion, fixed in the rulebook. The commitment and its exact wording are at how far do you run in a HYROX race? The other two inputs come off your own results page, which is the point. A chart mapping finish times to run paces has to assume how long your stations take. Your last race already measured it.

Worked through: say the goal is 90 minutes, and stations plus transitions took 48 minutes last time. The run budget is 42 minutes. 42 minutes over 8 km is 5:15 per kilometer, so the reps run at 5:15. Six reps at 5:15 with 90-second walking rests, plus the warm-up and cool-down, comes to just under an hour. Those numbers are one athlete's, nobody's in particular; swap in your own.

How many reps should you do, and why six and not eight?

Six. If interval work is new to you, start at four and add one rep per week. Published rep counts for this session run five to eight, and six is the most common. The four-rep start, below that range, is how we bring a new interval runner into the session.

Not everyone programs kilometers. One camp runs 400 m and 800 m reps at the same target pace, dropping the count as the distance rises. The most coach-credentialed source in our set, RMR Training, programs no km repeats at all, working in threshold time blocks instead.

How much rest between 1 km reps?

90 seconds, walking. Published rest for this session runs from 60 seconds to 2 minutes.

The one stated reason anywhere in that range is race specificity. Transitions in a HYROX race are brief, so the rest stays shorter than a track session's. The rest of the published range arrives with no reason attached.

We picked 90 for two jobs at once. It's long enough that rep six can still hit the target split. And it's short enough that six reps stay one session rather than six separate efforts.

Walking is our call too: the rep pace is this session's one job, and the recovery has no training target of its own.

Should running intervals be done fresh or after station work?

Fresh, for this session, and that's half of the answer. Race-pace running appears in published HYROX preparation as two concurrent streams: standalone interval days on fresh legs, and compromised sessions run straight off a station. The compromised stream ramps as the race approaches. The coaching sources converge on the ordering: general running fatigue early in a build, race-specific interference later. What pace should you train at for your first HYROX?

Your 10k pace plus 20 to 30 seconds per kilometer, as a provisional target for the first block. With no race behind you, the goal-time derivation has nothing to work with: the goal is invented, and the station time doesn't exist yet. The one real number you have is your current running fitness, so the target comes from that instead.

The direction is settled among HYROX coaches: race run pace sits well below 5k pace, near half-marathon effort. One coaching source rejects the 5k anchor outright, and the half-marathon frame recurs across the set.

We anchored the rule on 10k pace because it's the real, recent number a runner is most likely to have. We sized the 20 to 30 seconds to land the target in the effort region the coaches describe.
